27. The Rowing Workout for Everyone | Beginner to Experienced Row Along
46:01||Season 5, Ep. 27Sept 11: This indoor rowing workout is suitable for beginners and experienced rowers alike — get fitter with a simple 21 minute controlled low-intensity row, a 4 minute cool down, and plenty of coaching to help you get more from every stroke.👉 Full RowAlong Daily Workout playlist:https://www.youtube.com/playlist?list=PL8ookhrQKwvKEfSfOxp73vX02j8LrtUilI jokingly turn up as your rowing lifeguard today, but there is a real point behind it: this is one of those sessions you can keep in your back pocket whatever stage of rowing you’re at.If you’re new, I’ll take you through the machine setup and the stroke carefully enough that you can start building good habits from the beginning. And if you’ve been rowing for years, don’t switch off — there are plenty of fundamentals here that are worth checking again. Even something as simple as where you sit on the seat, how you hold the handle or when you open the hips can change how effectively you put power into the machine.Today is:21 minutes low intensity + 4 minutes cool downIf 21 minutes is too much right now, that’s absolutely fine. Do what works for you and build from there.During the row we work through:resistance and machine setupseat position and posturefoot stretcher heighthandle gripconnecting the legs to the handlelegs → body → armssmooth recovery sequencingchoosing an intensity you can sustaingetting a useful workout without making every session a testAnd that last point becomes one of the big themes today.Whatever level you row at, I think two things really matter:Get an effective workout.Enjoy it enough that you want to do it again. You don’t have to finish every row lying on the floor to make it worthwhile. Controlled rowing can raise your heart rate, work the muscles, build fitness and still leave you ready to come back tomorrow. That matters for beginners building the habit, and it matters just as much for experienced rowers who want rowing to remain something they can keep doing for years. So get comfortable, choose the effort that works for you today and RowAlong with me.Chapters00:00 Your rowing lifeguard for today!00:25 Today’s workout01:46 Set your resistance02:06 Seat position — experienced rowers too!03:24 Foot stretcher setup04:21 Handle grip05:45 Start rowing06:18 Connect the legs to the handle08:09 Build better technique as you warm up14:19 Make the stroke flow16:21 Row without chasing numbers20:14 The most useful rowing intensity24:49 Two things every rower needs26:55 4 minute cool down32:51 Post-row stretching36:05 Why technique still matters40:55 Row well for as long as you want45:33 Workout complete⚠️ Health Warning:Please make sure you’re fit enough for exercise before taking part. 26. Use The Force! Row by Feel - Not Numbers | 25 Min Follow Along Rowing Workout
43:48||Season 5, Ep. 26Sept 10: Switch off the numbers, and follow along with this rowing workout to build fitness, improve technique and give yourself space to row how your body wants to. I row 21 minutes low intensity + 4 minutes cool down, and you can use it to move well, relax into the stroke and simply enjoy your rowing.👉 Full RowAlong Daily Workout playlist:https://www.youtube.com/playlist?list=PL8ookhrQKwvKEfSfOxp73vX02j8LrtUilToday I want you to take the pressure off a little and just row. That doesn’t mean rowing without purpose. It means using this session to tune into how your body feels today, settle into a sustainable rhythm and let the workout work for you rather than worrying about what the monitor says every second. There’s still loads of useful technique in here too:setting the resistance so you feel connectedsitting well on the seatfinding good posturesetting your foot stretchers correctlyconnecting your feet to the handleusing your legs, body and arms in the right orderstaying smooth and efficient through the recoveryOne of the big messages in today’s row is that one session doesn’t define you. Some days you’ll feel amazing. Some days you won’t. That doesn’t change who you are as a rower, and it doesn’t cancel out the work you’ve already done. Rows like this help you stay consistent, keep moving forward and build the kind of fitness that lasts. So if you want a rowing workout that gives you useful coaching, steady aerobic work and permission to leave the pressure at the door for 25 minutes, RowAlong with me.Workout21 min low intensity + 4 min cool downChapters00:45 Welcome & today’s row01:20 Set your resistance / drag01:37 Seat position & posture02:24 Foot stretcher setup03:34 Start rowing08:48 Find your intensity by feel09:20 Put the power in efficiently12:58 Let the legs do the work14:35 Switch on your core18:49 Smooth finish & recovery22:24 Full stroke refresher26:04 Row for feel, not numbers28:35 One workout does not define you29:52 Post-row stretching42:17 Wrap up⚠️ Health Warning:Please make sure you’re fit enough for exercise before taking part. 25. How to Row at a Low Stroke Rate | 25 Minute Rowing Workout
42:25||Season 5, Ep. 25This 25 minute rowing workout is all about learning how to row well at a low stroke rate — staying connected, moving smoothly and getting useful fitness work done without rushing the stroke.👉 Full RowAlong Daily Workout playlist:https://www.youtube.com/playlist?list=PL8ookhrQKwvKEfSfOxp73vX02j8LrtUilToday is 21 minutes of low-intensity rowing followed by a 4 minute cool down, and the focus is finding that balance between low rate, good connection and a smooth rowing flow.Low stroke rate does not mean rowing the whole stroke in slow motion. The aim is to keep a purposeful drive, then give yourself time on the recovery. That starts with getting the basics right: sit well on the seat, set the foot stretchers so you can reach a comfortable catch position, hold the handle loosely and make sure you feel connected to the machine without having to fight it.Once we’re moving, I’ll help you think about the connection between feet and hands. As your feet press into the machine, your hands need to connect at the same time so the power from your legs actually travels through your body and into the handle. From there, the stroke becomes:Legs → Body → ArmsThen you relax, recover and set yourself up to do it again. That connection is what lets you row at a low rate without feeling like everything has slowed to a crawl. At around 20 strokes per minute, the drive is still roughly one second; it’s the longer recovery that creates the lower rate. That gives you time to move smoothly, stay relaxed and find a rhythm rather than racing backwards and forwards on the machine. And that’s really what today’s row is about:Row low — with flow. You can also choose the effort level that works for you. I talk about fitting these lower-intensity sessions into the rest of your week and leaving yourself enough energy for whatever else you have planned. So whether you’re newer to rowing and learning how to control the stroke, or you’ve been rowing for years and want to sharpen your connection at low rate, settle in and RowAlong with me.Chapters00:00 Welcome & today’s low-rate row00:53 Set your resistance01:18 Seat position & posture02:08 Foot stretcher setup02:51 Handle grip03:36 Start rowing04:31 Let the body open up06:19 Connect feet to hands09:09 Find your cruising pace10:19 Manage your effort for the day20:47 What are you training for?25:38 How to row properly at 20 SPM26:03 Drive vs recovery timing26:30 Connect power into the machine28:01 Feet-to-hands connection29:39 Low rate doesn’t mean slow motion30:01 Post-row stretching41:02 Final technique reminder42:17 Workout complete⚠️ Health Warning:Please make sure you’re fit enough for exercise before taking part. 24. How to Use 85% of Your Muscles Rowing - 25 Minute Follow Along Workout
46:45||Season 5, Ep. 24This 25 minute rowing workout will help you use more of your body on every stroke — by getting the legs, core, back and arms working together in the right order.👉 Full RowAlong Daily Workout playlist: https://www.youtube.com/playlist?list=PL8ookhrQKwvKEfSfOxp73vX02j8LrtUilYou’ll often hear rowing described as an exercise that uses around 85% of the muscles in your body. But there’s an important catch:you only get close to that if your technique actually allows those muscles to contribute. That doesn’t mean you need perfect Olympic-level rowing technique. It means getting the basics right:Legs → Body → ArmsStart the stroke with the legs, keep the arms straight and the body connected, then add the body swing and finish with the arms.Do that, and you give the power a chance to travel from your legs, through your core and back, and into the handle. If you pull too early with the arms or swing the back too soon, you can dramatically reduce how much of your body is contributing — and potentially put more strain into areas like the lower back or elbows. So today’s low-intensity row gives us plenty of time to work on that connection while still building aerobic fitness. The workout is:21 minutes low intensity + 4 minute cool downKeep the effort controlled, aim for a comfortable stroke rate, and use the time to feel the whole body working together rather than simply chasing pace.Chapters00:00 Why consistency matters 01:36 Set your resistance / drag factor 02:02 Seat position and posture 02:38 Foot stretcher setup 03:24 Handle grip 04:10 Start rowing 07:27 The 85% muscle claim 09:24 How to actually use more of your body 10:53 Why the legs come first 13:57 Why technique still matters 15:20 Protect your back with better sequencing 18:37 Avoid pulling too early 19:50 Why this matters for fitness 24:50 Low intensity vs HIIT 29:25 Into the cool down 29:28 Stretching and foot connection 46:02 Final thoughts⚠️ Health Warning: Please make sure you’re fit enough for exercise before taking part. 23. Get the Basics Right - 25 Minute Rowing Workout | Follow Along
47:14||Season 5, Ep. 23Sep 07: This 25 minute beginner rowing workout takes you right back to the basics — from setting up the rowing machine properly, to finding the right intensity, to building the rowing stroke step by step while you RowAlong with me.If you’re new to indoor rowing, this is a great place to start. And if you’ve been rowing for a while, it’s a useful chance to reset the fundamentals and make sure the basics are still working for you.👉 Full RowAlong Daily Workout playlist:https://www.youtube.com/playlist?list=PL8ookhrQKwvKEfSfOxp73vX02j8LrtUilQuick audio note: my software decided to use the Mac’s built-in mic instead of my clip mic today, so the sound is a little more roomy / cupboard-like than normal. The workout and coaching are all there — it just doesn’t sound quite as polished as usual.Today is 21 minutes of low-intensity rowing followed by a 4 minute cool down, and I deliberately take my time with the coaching. We start before the first stroke by looking at:how to set resistance so you feel connected without fighting the machinewhere to sit on the seathow posture changes your ability to transfer powerhow to set the foot stretchershow to hold the handle without creating unnecessary tensionThen once we start rowing, I gradually build the stroke rather than throwing every technique cue at you at once.We work through the rhythm, the connection between feet and hands, the catch position, how the legs start the drive, when the body swing comes in, when the arms finish the stroke, and how the recovery sets you up for the next one.The basic sequence is simple:Legs → Body → ArmsthenArms → Body → LegsBut there’s plenty of detail inside that, and this row gives you time to actually feel it rather than trying to remember twenty instructions at once.Keep the intensity controlled, aim roughly around 20 strokes per minute, and use this as a chance to learn the movement while still getting a useful aerobic workout done.Whether this is your first proper rowing workout or your hundredth, there should be something here to help make your rowing feel more connected, more comfortable and more efficient.Chapters00:00 Welcome – back to the basics01:38 Set your resistance / drag factor02:24 Seat position and posture03:18 Foot stretcher setup04:48 How to hold the handle05:46 Start rowing06:02 Find the rhythm07:19 Connect feet to hands09:23 Build the catch position10:21 Find the right intensity15:43 Set up the front of the stroke16:16 Let the legs start the drive17:10 Build the drive sequence23:15 Why low-intensity rowing works24:19 Build the recovery sequence26:48 Cool down30:16 Legs → Body → Arms / Arms → Body → Legs32:57 Post-row stretching42:22 Why I spread the technique out43:12 Beginner or experienced – this works for both44:06 Workout complete⚠️ Health Warning:Please make sure you’re fit enough for exercise before taking part. 21. 25 Minute Rowing Workout to Row Stronger for Longer | Row Along With Me
44:34||Season 5, Ep. 21This 25 minute rowing workout will help you build fitness while working on a stronger, more comfortable rowing position — so you can keep rowing well for longer.👉 Full RowAlong Daily Workout playlist: https://www.youtube.com/playlist?list=PL8ookhrQKwvKEfSfOxp73vX02j8LrtUilToday is 21 minutes of low-intensity rowing followed by a 4 minute cool down, and I'm putting a lot of focus on something that can make a huge difference to how your rowing feels: posture and connection. We start by looking at how you sit on the machine, where your hips are positioned, your foot stretcher setup and how all of that affects your ability to connect your legs to the handle. Then during the row, I'll help you put it together: sit tall, establish your forward position, connect through the whole foot and let the power flow from legs → body → arms.Good rowing isn't just about going faster. Better positioning can help you row more efficiently, make better use of your power and keep the stroke feeling comfortable as the minutes build up.There is also a slightly unexpected real-life demonstration today! About two minutes into the row my lower back suddenly goes into spasm. I back the intensity right off, work out what has happened and continue cautiously as it settles. It certainly wasn't planned, but it ends up reinforcing rather effectively why I've spent so much time talking about good positioning and movement.Choose an intensity that works for you, follow my stroke rate if you want to, and RowAlong with me.Chapters00:00 Welcome & today's workout 01:08 Set your resistance 01:38 How you sit changes your rowing 03:31 Foot stretcher height & shoe setup 05:53 Start rowing 07:51 An unexpected interruption! 11:20 Why technique matters 14:48 Build a stronger rowing posture 19:49 Relax → Float → Drive 21:45 Connect your core 23:14 Push through the whole foot 26:56 4 minute cool down 31:13 Post-row stretching 43:10 Training fatigue & knowing when to ease off 44:00 See you next time⚠️ Health Warning: Always consult your doctor before starting a new exercise programme. 20. 25 Minute Rowing Workout to Manage Your Energy Better | Row Along With Me
43:38||Season 5, Ep. 20This 25 minute rowing workout will help you understand how to manage your energy better, row more efficiently and get useful fitness work done without turning every session into a hard one.👉 Full RowAlong Daily Workout playlist:https://www.youtube.com/playlist?list=PL8ookhrQKwvKEfSfOxp73vX02j8LrtUilToday is 21 minutes of low-intensity rowing followed by a 4 minute cool down, all at a controlled stroke rate. The focus is energy control. I use the idea of having two petrol tanks — the energy you have available for training, and the energy you still need for everything else in your life. The aim isn't simply to row more gently. It's to become better at deciding when to use your energy and how efficiently you use it.And that brings us back to rowing technique: let your legs start the stroke, connect that power through your core, then finish with the body and arms. The more efficiently those parts work together, the more you can get from the effort you're putting in.Keep this one comfortable, follow my stroke rate and use the row to build fitness while keeping plenty in reserve.Chapters00:00 Welcome & today's workout00:52 Set up your rowing machine03:24 Start rowing06:16 Settle into your low-intensity pace08:37 The two petrol tanks – managing your energy11:02 Why efficient rowing saves energy18:25 Balancing training and recovery19:46 Technique: the second part of energy control21:30 What happens when the legs don't contribute22:51 Connect your legs to the handle24:27 Main row complete / cool down28:01 Legs vs arms – where the power comes from29:07 Putting the whole stroke together30:45 Stretching43:12 Workout complete⚠️ Health Warning: Always consult your doctor before starting a new exercise programme.
